How Much Protein Should You Eat on GLP-1?
The general recommended dietary allowance for protein is 0.8 grams per kilogram of body weight per day. On a GLP-1 medication, that number is not enough. When you are losing weight rapidly, your body needs more protein to preserve muscle, support immune function, and maintain energy. Most GLP-1 specialists recommend 1.2 to 1.6 grams per kilogram as a minimum, with some researchers advocating for 2.0 grams or more.
For context, a 70 kg person on Ozempic should aim for at least 84 to 112 grams of protein per day. That sounds like a lot when your appetite is suppressed and a full meal might only be 300 calories. The key is front-loading protein at the start of each meal before fullness sets in. Once you hit your protein target, the remaining calories can come from vegetables and healthy fats.
The highest-density protein sources per calorie are: Greek yogurt (17 g per 170 g serving), canned tuna (25 g per 100 g), cottage cheese (14 g per 113 g serving), eggs (6 g per egg), edamame (17 g per 155 g), and chicken breast (31 g per 100 g cooked). These should anchor every meal.
Protein shakes are a practical tool when appetite is very low. A 30 g scoop of whey or plant-based protein blended with water or unsweetened almond milk adds 20 to 25 grams of protein and about 120 calories, with minimal volume and no chewing required. Used once a day, a shake can close a significant gap.
Spreading protein across meals matters more than total daily protein. Research shows that muscle protein synthesis is maximized at around 25 to 40 grams per meal, and there is a ceiling effect: eating 80 grams in one sitting does not give double the benefit of two 40-gram meals. Three protein-anchored meals is the practical target.
